Without getting too technical, there are three planes of movement that the glute muscles need to engage in to grow.
If you want firm and well-defined glutes, you need to train all THREE planes of movement to target all portions. You must include exercises in the vertical, horizontal, and rotational axes.
Most people focus on squats, lunges, and deadlifts, which are vertical movements that only activate one portion of the three. You still need to include lateral and rotational movements.
This is the main reason most people don’t see results: they don’t train in all three planes to target all portions.
You also need to emphasize each muscle with exercises that isolate the glutes and combine them with specific techniques.
The problem is that no single exercise can activate all three portions at the same time. That’s why, to activate all areas, you need to perform exercises in all planes to engage every fiber.
This is why having a specific glute-focused workout with the correct selection and sequence of exercises is the key to unlocking their full potential.
To fully develop your glutes, your workout needs to focus on four key elements:
1) Glute pre-activation
2) Specific glute movements
3) Targeting all three portions
4) Following the metabolic sequence of exercises
By far, the biggest myth is that squats and lunges are glute exercises. They are primarily exercises for the thighs, not the glutes.
While they can activate the glutes if you’re advanced, they mostly target only the lower part of your glutes. Even then, the primary muscle being worked is still the thigh.

But none of these methods will work if you’re training a muscle that is ‘asleep
Your glutes are ‘asleep’ because you spend too much time sitting.
Sitting for long periods harms our physical health. It’s known as a ‘silent killer’ because the damage happens without us noticing. When we sit for too long, our glutes can become dormant, a condition called ‘dead butt syndrome’ or gluteal amnesia. This means your glutes aren’t being activated as they should be.
Technically, this is called ‘inhibition.’ When you sit for too long, your glutes weaken, and other muscles have to compensate for that weakness, which can cause back, knee, or hip pain.
Even if you exercise regularly, sitting for extended periods can prevent your glutes from being activated properly, meaning you’re not training these muscles effectively.
To reverse this, it’s essential to ‘wake up’ your glutes, as training a dormant muscle is a wasted effort. If you want to see results in your glutes, you need to activate them properly
The key to unlocking your glutes is activating them with the right exercises so that you can restore the mind-muscle connection, which is lost mainly if you spend too much time sitting.
We call this condition ‘gluteal amnesia syndrome’ or simply ‘dead butt syndrome.’

To activate the glutes, we use a 3-step protocol:

Recent studies show that we can promote regional hypertrophy. This means that each exercise activates a different portion, sometimes of the same muscle, like in the case of the abductor machine when we perform it with the torso resting on the bench, with the torso inclined, or with the bench at a 45-degree angle
When performing the abductor machine with the torso resting on the bench, you are activating the lateral portion of the glute (gluteus medius), which is powerful for helping reverse hip dips, the flattening on the side of the butt.
When you perform the same exercise but with the torso inclined forward, you reduce activation of the lateral portion and activate more of the upper part of the gluteus maximus, which is the largest part of the glute. And when you do the abductor at a 45-degree angle supported on the step, you activate the more posterior fibers of the lateral portion.
The same machine, the same movement, just one simple adjustment, and the exercise changes completely. Another example is the glute exercise on the crossover with the knee flexed on the bench compared to the same movement done with ankle weights.
Both activate the glute heavily, but with the crossover, the activation will focus more on the upper part of the glute. When you do the same movement with ankle weights, the activation shifts to the lower part of the glute.
There’s more: when you straighten your leg in the same exercise and keep the knee straight, you activate the hamstrings more and reduce glute activation
